How Much Water Should You Drink a Day? The Honest Answer

Eight glasses a day is a number nobody can source. Here is what the actual intake guidelines say, why your own figure is different, and how to work it out from body weight, activity and climate.

Ask ten people how much water they should drink and nine will say eight glasses. It is one of the most repeated numbers in health advice, and one of the least defensible — nutrition researchers have spent years trying to trace it to an original source and come up largely empty-handed. The most plausible origin is a 1945 US Food and Nutrition Board recommendation of roughly 2.5 litres of water a day, followed immediately by a sentence noting that most of that quantity is already contained in prepared food. That second sentence dropped out of the retelling, and a rule of thumb was born.

The real answer is less catchy and considerably more useful: your fluid requirement is a moving number that depends on your body mass, how much you move, how warm it is where you are, and what else you eat and drink. This article covers what the official reference values actually say, how to calculate a personal starting figure, the adjustments that matter most, and how to tell whether the number you have landed on is working.

What the guidelines actually say

Two bodies publish the reference values most often cited. The European Food Safety Authority sets adequate total water intake at roughly 2.0 litres a day for women and 2.5 litres for men. The US Institute of Medicine puts it higher, at about 2.7 litres for women and 3.7 litres for men.

The gap between those two sets of numbers is the first clue that this is an estimate rather than a physiological constant. The second clue is more important, and it is the detail that the eight-glasses rule loses: both figures describe total water, not water you drink from a glass. Food contributes a meaningful share — commonly cited as roughly 20 to 30 per cent of intake in a typical mixed diet, and more if you eat a lot of fruit, vegetables, soup or yoghurt. A cucumber is about 96 per cent water. Watermelon is around 92 per cent. Even a chicken breast is roughly 65 per cent.

So the drinking target that actually matters to you sits below the headline number, and it moves depending on what is on your plate.

A better starting point: calculate from body weight

Population averages describe a population, not you. A 55 kg office worker in Edinburgh and a 95 kg builder in Seville do not have the same requirement, and no single litre figure serves both.

A widely used practical heuristic is 30 to 35 ml of fluid per kilogram of body weight per day. Working the arithmetic:

• 55 kg → roughly 1.65 to 1.9 litres • 70 kg → roughly 2.1 to 2.45 litres • 90 kg → roughly 2.7 to 3.15 litres

This is not a clinical prescription — it is a starting figure that scales with the thing requirements actually scale with. Take the number, then adjust it for the factors below.

The three adjustments that matter most

Heat. This is the largest and most underestimated variable. Sweat losses rise steeply once ambient temperature climbs above roughly 25 °C, and a hot day can add several hundred millilitres to your requirement before you have done anything strenuous. The mistake most people make is keeping a fixed target through a heatwave and wondering why they feel flat by mid-afternoon.

Activity. Sweat rates during exercise vary enormously between individuals — commonly cited ranges run from around 0.5 to over 2 litres per hour depending on intensity, heat and how well acclimatised you are. Rather than guessing, weigh yourself before and after a hard session: each kilogram lost is roughly a litre of fluid to replace.

Altitude, air travel and illness. Cabin air is extremely dry, altitude increases both respiratory water loss and urine output, and fever raises fluid needs meaningfully. None of these are permanent, but all of them shift the number for as long as they last.

The problem with a fixed daily target is not that it is too high or too low. It is that it is fixed, while the thing it is trying to measure is not.

Does coffee count? Does tea? Does beer?

Coffee and tea count. The belief that caffeinated drinks dehydrate you is one of the most durable myths in this area, and it does not survive contact with the evidence: at habitual intakes, the diuretic effect of caffeine is modest and is more than offset by the volume of fluid in the cup. A mug of tea is a mug of water with flavour in it.

Beverage composition does change how much of a drink you retain, though. Work on the beverage hydration index — comparing fluid retention across drinks against still water — found that beverages containing some combination of energy, protein, fat or electrolytes tended to be retained better than plain water. Milk performed notably well, largely because its sodium, potassium and lactose slow gastric emptying and reduce urine output.

Alcohol is the genuine exception. Ethanol suppresses vasopressin, the hormone that tells your kidneys to conserve water, so alcoholic drinks actively increase fluid loss rather than merely failing to help. Strong drinks are worse than weak ones per unit volume, but no alcoholic drink should be counted toward a hydration target.

How to tell whether your number is right

Two indicators cover most situations, and neither requires equipment.

Urine colour. Pale straw is the target. Consistently dark yellow suggests you are behind; completely colourless urine all day usually means you are drinking more than you need and simply excreting the surplus. One qualification: B-vitamin supplements turn urine bright yellow regardless of hydration, so the test is unreliable if you take a multivitamin.

Frequency. Most well-hydrated adults pass urine somewhere around every three to four hours during the day. Much longer than that suggests you are under-drinking.

Thirst is a reasonable guide for healthy adults under ordinary conditions, but it is a lagging indicator during heat and exercise, and it becomes less reliable with age. If you are over 65, in a hot climate or training hard, do not wait for thirst to prompt you.

More is not better: the case against over-drinking

Hydration advice almost always pushes in one direction, which leaves people with the impression that the risk is one-sided. It is not. Drinking far in excess of what your kidneys can excrete dilutes blood sodium — a condition called hyponatraemia, which is genuinely dangerous and has caused deaths in endurance events and in people following aggressive water-drinking regimes.

A healthy adult's kidneys can typically process somewhere in the region of 0.8 to 1.0 litres per hour. Sustained intake well beyond that, particularly without any sodium, is where trouble starts. This is the practical argument for treating a daily goal as a target to reach rather than a score to beat, and for spreading intake across the day instead of drinking a litre at a time to catch up.

Turning the number into a habit

Knowing your figure and hitting it are different problems. The gap is almost always structural rather than motivational — people do not fail to drink water because they lack conviction about it.

The things that reliably help are unglamorous: keep a bottle where you actually sit, attach drinking to something you already do every day rather than to an intention, and know the volume of your own glass so that logging does not require arithmetic.
